Dividing protein between your meals can help balance metabolism, just as choosing slower carbohydrates does. Slow carbs provide useful energy and protein gives the body a regular supply of repair material rather than very little throughout the day followed by an enormous portion at dinner.Β
Each of us needs the right amount of protein, not just a little or as much as possible.
In part 1, we looked at choosing slower carbohydrates and stepping off the food rollercoaster.
Protein is the next part of the plate and it's helpful not to think of it on its own. Muscles, bones, ligaments, skin and connective tissues are not built from protein alone, but from a balanced food plan:
Protein supplies amino acids and slow carbohydrates provide the energy that helps preserve those amino acids for repair. Vegetables bring fibre, vitamin C, potassium, magnesium and protective plant compounds. Healthy fats support cell membranes, movement encourages the body to keep its muscle, and sleep provides time to rebuild.
Protein is now stamped across yoghurts, cereals, puddings, breads, bars and drinks. Its popularity has grown alongside low-carbohydrate and ketogenic diets, creating the impression that every meal and snack needs an extra protein boost.
Yet most adults in the UK already eat more than needed, when the biggest deficiency gap is actually fibre.
Instead of focusing on how to get more protein we need to be asking:Β How much do I need, how much am I actually having, and is the rest of my plate helping me use it efficiently?

A ketogenic diet can produce striking early changes. Removing sugar, bread, pastries, refined cereals and most snacks can reduce glucose swings and appetite. Glycogen and its stored water also fall, so the scales may move quickly.
A true ketogenic diet is mainly high in fat, with moderate protein and very little carbohydrate. It is not simply a licence to eat meat, eggs and cheese all day.
Research shows that keto can improve weight, triglycerides and blood sugar in the short term, but LDL cholesterol can rise and good long-term evidence remains limited.
The useful lesson is not that all carbohydrates are harmful. It is that removing sugar, refined flour and constant snacking often helps. We can keep that lesson without removing lentils, beans, oats, barley, vegetables, potatoes and whole fruit.
We are not cats or dogs, and our plates should not look like theirs. Humans are adaptable omnivores. We can use carbohydrate, fat and protein for energy, but proteinβs most valuable role is building and maintaining the body.

When too little carbohydrate and total energy are available, the body can turn amino acids into glucose. This keeps us functioning, but it also means repair material is being used as emergency fuel.

Slow carbohydrates help prevent that. They provide everyday energy so protein can concentrate on maintenance and rebuilding.
The Eatwell Guide places fruit, vegetables and higher-fibre carbohydrates across the largest areas of the diet, with a smaller section for protein foods.
Protein is precious repair material, but the body has no special store for unlimited leftovers. Once immediate needs are met, excess amino acids are broken down. The nitrogen must be converted mainly into urea and removed, while the remaining parts may be used for energy.
An occasional protein-heavy meal is not a crisis for a healthy person. It simply does not guarantee more muscle or faster repair. If meat, cheese, eggs, powders and protein snacks also push vegetables, fibre and slow carbohydrates off the plate, the overall diet becomes poorer.
A protein-heavy diet can increase the acid load handled by the kidneys, but it does not normally make the blood acidic in a healthy person. Blood pH is tightly controlled. People with kidney disease or certain liver and metabolic conditions need individual advice on protein intake.
The official UK reference intake for adults is 0.75 g per kilogram of body weight each day.
For simple food planning, around 0.8 to 1 g/kg gives many healthy adults a workable range. Some older adults, highly active people and those recovering from illness or surgery may be advised to eat more, depending on activity, appetite, kidney health and medical circumstances.

These are starting points, not goals to exceed. Pregnancy, ageing, intense training, convalescence and illness can change requirements. Kidney and liver conditions may change them in the other direction.
People often count the chicken or fish but overlook yoghurt, grains, pulses, bread, nuts and vegetables.

Around 20 g from 1 kg of mixed vegetables is therefore a fair working estimate, but not a guaranteed total. Peas, broccoli, spinach and mushrooms contribute more than tomatoes, cucumber and courgettes.
Use food labels when accuracy matters, as yoghurt, tofu, bread and other products vary greatly.
Total daily protein matters most, but spreading protein between meals is often more practical than eating almost all of it at night. It can make meals more satisfying and avoids having to digest one very large protein portion.
Here is how easy a daily total of around 60 g can be.

The figures are approximate, but that is the point: a sensible total is often reached through ordinary meals without a bar, shake or oversized steak.
βI thought I was being quite moderate: eggs and yoghurt at breakfast, chicken at lunch, then fish or meat at dinner. Once I counted the oats, dairy, pulses and vegetables as well, I was reaching about 130 g of protein at 65 kg β twice my body weight in grams. I had no idea ordinary meals could add up so quickly.β
Protein marketing can make it sound as though bones and muscles are made from chicken breasts and shakes. They are not.
Muscle needs amino acids, enough energy and a reason to remain strong through walking, carrying, gardening and resistance work.

Collagen-rich tissues such as skin, cartilage, tendons and ligaments need amino acids including glycine, proline and lysine. They also need vitamin C, minerals, circulation and normal enzyme activity.
Bones need protein, but also calcium, magnesium, phosphorus, vitamins D and K, and weight-bearing movement.
Vegetables help bring these pieces together. They supply vitamin C for normal collagen formation, potassium and magnesium for muscles and nerves, fibre for the gut, folate for cell division, and antioxidants and polyphenols that help protect tissues.
A vegetable-rich diet also creates a lower dietary acid load than one dominated by meat, cheese and refined food. This does not mean vegetables change blood pH. It means their potassium-rich mineral salts help the kidneys manage the acids produced during normal metabolism.
Vegetables are not protein-free either. Their individual contribution may look small, but it adds up across a generous and varied daily intake.
Variety matters more than loyalty to one supposedly perfect protein. Preparation matters too: food only helps once it has been digested and absorbed.
Quality matters too, especially with animal protein. Animals sit higher up the food chain, so some persistent pollutants in their feed or environment can become more concentrated by the time they reach us, particularly in fatty foods. Organic standards also place tighter controls on feed and antibiotic use. Where possible, choose organic or carefully sourced meat, eggs and dairy to reduce that extra burden.

Traditional meals often get the balance right:
Protein is made from amino acids, which act like an alphabet for repair. The body uses them to βwriteβ muscle fibres, collagen, enzymes, antibodies and thousands of other proteins.
Nine amino acids are essential for adults because the body cannot make enough of them. Animal foods, dairy, eggs and soya generally provide all nine in useful proportions. Individual plant foods may be lower in one or more, but a variety of plant foods across the day normally supplies what is needed.
Modern guidance no longer requires plant proteins to be perfectly matched at every meal. Traditional combinations remain valuable because they naturally bring complementary amino acids, slow energy and good flavour together.
For most balanced meals, protein foods can take about ΒΌ of the plate.

Beans and lentils overlap the protein and carbohydrate sections because they provide both. If they are the main protein, you may need less rice, bread or potato beside them.

The body never receives βproteinβ in isolation. It receives the whole meal.
Food should provide most protein. Full-spectrum amino acids may be useful when appetite is poor, food intake is restricted, large protein meals are difficult to digest, or someone is rebuilding after illness, injury or a period of low intake.
They may also be convenient around demanding exercise, but they should not replace a proper meal.
Collagen and bone broth provide particular amino acids and peptides, but collagen is not a complete replacement for ordinary dietary protein.

By day 14, you should know how much protein you were already eating, whether it was arriving at useful times, and which sources leave you nourished rather than heavy.
Begin with the next plate. Fill half with vegetables, add enough protein for the meal, and keep a useful slow carbohydrate beside it.
Protein is too valuable to turn into a trend, a snack or the main fuel. Give the body enough to repair, then let the whole plate help put it to good use.
